10 MINUTE SHOULDER SEQUENCE
Feeling pretty tight and stiff in your shoulders?
Here’s a couple of my go-to stretches to help gently stretch out tight shoulders. I remember once I was so sore from pull ups and lifting every single stretch was so intense but good at the same time.

When holding the stretches, keep shoulders down at all times, sit tall and breathe deeply through your nose.
Hold them for at least a minute on each side. Repeat them again or just follow this sequence after every workout.

But to be honest, I rarely practice it. It is a deep pose that takes more balance, strength, back flexibility and concentration than I cared to practice. When my back got pretty sore, I stopped altogether with any type of deep backbending and began focusing more on heart and shoulder openers. backstretch This online session... most people just worry about their flexibility and not the strength.. here’s a simple exercise you can do to get the legs stronger and working on a perfect leg! .. get your straddle as wide as it can be... without leaning back raise your heels off the floor.. and flex and point! However if your body isn’t familiar with it you’ll catch a Charlie horse, cramp.. etc! Just know you did it right 😩😩 thank me later!!! Oh and she isn’t a dancer in this video 🙄

Downward dog benefits:

• Strengthens your bones and upper body by placing weight on the arms and shoulders, preserving bone density

• Helps to fight fatigue and wakes you up

• Relieves back pain and stiffness. Releases tension in the upper back and stretches the back of the legs.

• Great for circulation. The heart is above the head therefore it helps distribute blood flow throughout the body. Good circulation means immune system is well maintained, blood pressure is well regulated and toxins are regularly flushed from the body.

That’s why it’s so great to stay in downward dog during your practice and breathe. Check up on your body and how it’s feeling in this pose.

Modify: bend the knees and join the belly with the tops of your thighs, while bringing your heels to the ground. Push the mat away with active hands and fingers. Drop the neck and gaze at your navel. (I am on my tippy toes as I was in the middle of a downward dog wave 😅)

NOTES:
* DO A GOOD WARM UP (cardio) AND STRETCH BEFOREHAND!!!
* Do not sink into your lower back, always hold your abs or you will only injure yourself!
* This is quite advanced so only do what you can and slowly build it up as you gain strength and flexibility with these exercises. (This video increases with difficulty in order)
* If lower back aches after this, put a hot water bottle on your back for 20 minutes and leave this routine for a few days, come back to it and do less than before and slowly build it up!
* LOOK AFTER YOURSELF AND YOUR BACK, I DO NOT WANT TO BE RESPONSIBLE FOR INJURIES🙏🏻
Repetition is key in warming up your back, the first bit is repeated quite a lot to increase flexibility for the harder, more advanced stretches:)
This is my daily routine and has seriously increased my flexibility over the last few years, do it as often as you can but don’t overdue it so you hurt your back! (Even my back hurts sometimes and I give it a few days rest)

backstretch Being home bound can kill the back if you are not checking on your posture. And hey! The back pain may not come suddenly but it may cumulate due to series of faulty postures if you are sitting on the bed or couch too long or keep two pillows under your head to watch tv or netflix.
Here is a stretch to help combat baseline back pain. Majority activities of daily living involves forward bending. For example: doing the dishes or cooking or using the laptop. This tightens the back muscles furthermore and tightens the back fascia which is like a cling wrap to your overtime-working back muscles.
Any muscle that tightens or works anti-gravity needs to be stretched regularly. Back muscles are full time anti-gravity muscles unless you are lying down.

Things to do:
-Sit in the position shown in the image, buttocks touching the heels.
-outstretch hands and drag as further on the floor without letting the hips lift the heels.
-face the head down so as to neutralise cervical spine position.
-Hold the stretch for 40-50 seconds or count 45 in your mind.

Note:
-larger muscle groups take a longer time to properly stretch.
-you can do this stretch daily 3-4 times with 40-50 counts holds.
-you can do this stretch even if you are not in pain. (This is an important take away)
- don’t wait for a backpain to do this stretch (duh 🙄)
-speak to me or your physiotherapist if you have a pathological impending back pain history in the past to get proper postural guidelines.
-breathe well throughout the stretch.
-channelise all your intention and attention to open up your back through this stretch.

- ⚫️Down dog bent knees - This is a little variation I like to do for the top of the back which helps stretch your thoracic spine and upper lats. -
- ⚫️Thread the Needle - stretches and opens the shoulders, chest, arms, upper back, and neck. It releases the tension that is commonly held in the upper back and between the shoulder blades

helps to stretch the hips, thighs, and ankles while reducing stress and fatigue. It gently relaxes the muscles on the front of the body while softly and passively stretching the muscles of the back torso.

- ⚫️Cobra Pose - 
is best known for its ability to increase the flexibility of the spine. It stretches the chest while strengthening the spine and shoulders. An energizing backbend,  Cobra, reduces stress and fatigue. It also firms and tones the shoulders, abdomen, and buttocks, and helps to ease the pain of sciatica.

- ⚫️Face down leg rotation - Now this is definitely not the technical name for this stretch but it is definitely an amazing one to add to your list. This is a great priming movement, getting ready for exercise or at the end of the session. It really hits the hips, QI muscle and lumbar spine.

Just a few tips:

1️⃣ Try a “tester” deadlift.

2️⃣ Get on the ground, face up, with feet and hands touching the ground.

3️⃣ Push your belly to the sky and try your deadlift again (it should feel better). .

~
- You'll get much more out of this pose if you hold it for an extended period in order to get into the deeper tissues
- Find a song you like that lasts around 4 mins
- Lie flat on your front taking the legs apart and tops of the feet on the floor
- Start playing that song
- Push into the hands and come into a backbend - you want to keep your glutes and lower back relaxed and your pelvis should not lift off the floor
- You're aiming for intensity of around 5 or 6 out of 10 - walking hands further forward will decrease intensity and bringing them towards you will increase it
- Ideally you want to have arms straight, hands maybe rotating outwards slightly in order to give you the stability
- Breath deeply into the belly and lower back allowing the back and glutes to stay relaxed
- After a couple of minutes, if you feel the urge to go a bit deeper then do so

•Make sure you keep you back flat on the roller and ribs tucked in as you raise the arms
•You substitute the roller with a rolled up towel along the length of the spine⠀
•You can choose to use no weight⠀
•Or use a bag of sugar if no access to dumbbells, it will do just as good a job⠀
